How to Use

  1. External Rotation (RCR): Anchor at elbow height. Stand sideways, elbow bent 90° tucked at side. Pull handle away from door, keep elbow pinned. 10 reps × 3 per arm.
  2. Standing Row (LBP): Anchor at chest height. Stand facing the door, arms extended. Pull handles toward your ribs, squeeze shoulder blades. 10 reps × 3.
  3. Band Pull-Apart (Neck): Hold tube at shoulder width, arms forward at chest height. Pull apart by squeezing shoulder blades. Hold 2 sec. 10–15 reps × 3.
  4. Pallof Press (LBP): Anchor at chest height. Stand sideways, both hands at chest. Press handle straight out, resist rotational pull. Hold 2 sec. 10 × 3 per side.

Setup: secure the door anchor on the hinge side of a closed door. Start with the lightest band (Yellow, 10 lb) and progress one color at a time.

Exercises This Tool Powers

External Rotation with Door Anchor

Secure the door anchor at elbow height. Stand sideways with the anchored side away from you, elbow bent 90° and tucked at your side. Pull the handle away from the door, keeping your elbow pinned. 10 reps × 3 sets per arm.

Pallof Press

Anchor the band at chest height. Stand sideways with both hands holding the handle at your chest. Press the handle straight out and resist the rotational pull. Hold 2 seconds, return. 10 reps × 3 sets per side.

Band Pull-Apart

Hold the tube at shoulder width with both hands, arms extended forward at chest height. Pull the band apart by squeezing your shoulder blades together. Hold 2 seconds, return. 10–15 reps × 3 sets. Activates the postural muscles that support the neck.
